The single leg dumbbell Romanian deadlift is a unilateral hip hinge performed on one foot with a dumbbell that trains thehamstrings and gluteswhile loading hip stability. Standing on one leg removes the second foot as a base, so the gluteus medius of the stance hip has to stop the pelvis from rotating open while the hamstring lengthens under load. That forces lighter weights than the two-leg Romanian deadlift but exposes the side-to-side hinge differences a barbell hides. Lifters program it as a lower-body accessory after their main squat or hinge.

What Muscles Does the Single Leg Dumbbell Romanian Deadlift Work?

  • Primary: Hamstrings (biceps femoris, semitendinosus), gluteus maximus
  • Secondary: Gluteus medius (side glute), adductor magnus, erector spinae
  • Tertiary: Foot and ankle stabilisers, forearm flexors (grip), core

How Do You Set Up for the Single Leg Dumbbell Romanian Deadlift?

Hold one dumbbell in the hand opposite the working leg, hanging at arm's length by your thigh. Stand tall on the working leg with a soft knee, toes pointing straight ahead and the free foot hovering just behind you. Square your hips and shoulders to the front, pull the shoulder blade of the loaded arm down and back, and brace your trunk before you begin the hinge.

How Do You Perform the Single Leg Dumbbell Romanian Deadlift?

  1. Shift your weight onto the whole stance foot and unlock the knee slightly, keeping the shin near vertical.
  2. Hinge at the hip by pushing the stance hip straight back while the free leg extends behind you as a counterweight.
  3. Lower the dumbbell along the stance shin until your torso and rear leg are near parallel with the floor.
  4. Pause for a second at the bottom with hips level and the dumbbell under the shoulder.
  5. Drive the stance foot into the floor and push the hips forward to stand, finishing with the glute squeezed and the torso upright.
  6. Reset the hover foot beside the stance ankle, re-brace, and begin the next rep on the same leg.

What Are the Key Form Cues?

  • Reach the heel to the wall behind you: extending the free leg long keeps the hips level and puts the load on the hamstring rather than the lower back.
  • Keep the dumbbell brushing the shin: letting it drift forward pulls your torso down and turns the hinge into a bow.
  • Point both hip bones at the floor through the bottom: the pelvis wants to rotate open toward the free leg.
  • Grip the floor with the stance foot, spreading the toes to hold your arch through the whole rep.
  • Finish tall with the glute locked, not with the lower back arched.

What Are the Most Common Mistakes?

  • Loading a dumbbell you cannot balance: wobbling reps shorten the range and teach a rushed hinge, so pick a weight you can lower for a full three-count.
  • Opening the hip of the free leg: the pelvis rotates, the hamstring unloads and the stance knee drifts inward; keep the free toes pointed at the floor.
  • Bending the stance knee into a squat: the hips stop travelling back and the quads take over; keep the shin vertical and push the hip back first.
  • Rounding the lower back to chase depth: lumbar flexion under load shifts the strain onto the spinal discs, so stop the hinge where your back stays flat.
  • Touching the free foot down between reps: resetting on two feet removes the balance work, so hover the foot through the whole set.

What Are the Best Single Leg Dumbbell Romanian Deadlift Variations?

  • Kickstand Romanian deadlift: the rear toes stay down as a light support, an easier entry when balance limits the load.
  • Romanian deadlift: the two-leg barbell version for heavy hamstring loading once single-leg control is solid.
  • Ipsilateral hold: holding the dumbbell on the same side as the stance leg shifts more work to the gluteus medius.
  • Two-dumbbell single leg Romanian deadlift: a dumbbell in each hand raises the load without changing the hinge.
  • Single leg kettlebell Romanian deadlift: the offset handle hangs lower and swings less at the bottom.

How Do You Progress the Single Leg Dumbbell Romanian Deadlift?

  • Add 5 pounds to the dumbbell once you complete every set at the top of your rep range with level hips.
  • Work from 6 reps per leg up to 12 before adding load.
  • Add a fourth set per leg before you add weight again, keeping the same rep target.
  • Slow the lowering to a three-count and pause a full second at the bottom to load the stretched hamstring longer.

How Should You Program the Single Leg Dumbbell Romanian Deadlift?

Place the single leg dumbbell Romanian deadlift after your main squat or deadlift as the first lower-body accessory, one or two times a week. Perform 3 to 4 sets of 8 to 12 reps per leg, resting 60 to 90 seconds between legs or sets. It pairs well with a split squat or a walking lunge to cover both hinge and knee patterns in one session.
