The full squat with calf raise is a bodyweight compound movement that pairs a full-depth squat with a standing calf raise at the top to train thequadriceps, glutes and calves in one rep. Unlike a plain bodyweight squat, the rep does not end at standing: you keep driving until you are on the balls of your feet, so the ankle works through plantar flexion right after the knees and hips finish extending. The full depth also loads the quads harder than a parallel squat. Trainers program it in warm-ups, circuits and bodyweight leg sessions.

  • Primary: Quadriceps (front thigh), gastrocnemius and soleus (calves)

How Do You Set Up for the Full Squat with Calf Raise?

Stand on a flat, non-slip floor with your feet just outside shoulder width and your toes turned out slightly. Spread your weight evenly across the whole foot. Stack your ribs over your hips, pull your shoulders back and down, and hold your arms straight in front of you at shoulder height for balance. Look at a point on the floor a few metres ahead. Brace your midsection before you bend your knees.

How Do You Perform the Full Squat with Calf Raise?

  1. Break at the hips and knees together, sitting straight down between your heels with your arms held out in front.
  2. Descend to full depth, until your hamstrings touch your calves or your heels start to lift, whichever comes first.
  3. Drive up through the whole foot, extending knees and hips at the same rate and keeping your chest tall.
  4. Reach full standing, then keep pushing through the balls of your feet until your heels leave the floor.
  5. Squeeze your calves at the top for a one-second hold, ankles stacked over the balls of your feet.
  6. Lower your heels under control to the floor, reset your weight across the whole foot, and begin the next squat.

What Are the Key Form Cues?

  • Screw your feet into the floor: Turn your knees out on the way down so they track over your toes at full depth.
  • Think heels, then toes: Finish the squat through your heels first, then transfer to your toes for the raise.
  • Keep your arms out in front as a counterweight when you sit deep, so your torso does not fold forward.
  • Pause a beat at standing before rising onto your toes, so the raise is a deliberate action, not a bounce.
  • Reach tall through your head at the top of the raise to keep your ankles from rolling out.

What Are the Most Common Mistakes?

  • Bouncing out of the bottom: Rebounding off your calves turns the deepest part of the squat into momentum and removes the quad work, so control the last inches and drive up from a still position.
  • Heels lifting early in the squat: Rising onto your toes before standing shifts load into your knees and skips the ankle work, so keep your heels down until your hips are fully extended.
  • Rolling onto the outer edge of the foot: At the top of the raise the ankle can tip outward and load the lateral ligaments, so push through the big toe and second toe.
  • Knees caving inward at depth: Valgus collapse stresses the medial knee, so push your knees over your little toes.
  • Cutting the depth short: Stopping at parallel turns this into an ordinary squat, so sit fully down each rep.

What Are the Best Full Squat with Calf Raise Variations?

  • Box squat with calf raise: Sit to a bench at the bottom for lifters who cannot yet squat fully.
  • Goblet squat with calf raise: Hold a kettlebell at your chest to load the pattern and anchor the torso upright.
  • Heel-elevated full squat with calf raise: Stand your heels on a plate to bias the quads.
  • Single-leg squat with calf raise: Squat and raise on one leg for a large balance and strength demand.
  • Wall-supported full squat with calf raise: Hold a rack upright while learning the full-depth position.

How Do You Progress the Full Squat with Calf Raise?

  • Add load once you own three sets of 15 clean reps: hold a kettlebell at your chest and add 5 pounds per jump.
  • Build reps from 10 up to 20 per set before adding weight for the first time.
  • Add a fourth and then a fifth set once 20 reps feel comfortable across all sets.
  • Slow the descent to three seconds and hold the top of the raise for two seconds instead of one.

How Should You Program the Full Squat with Calf Raise?

Use the full squat with calf raise as a warm-up primer before loaded squats, or as the first exercise in a bodyweight leg circuit. Train it two to three times per week for 3 to 4 sets of 12 to 20 reps, resting 45 to 60 seconds between sets. Pair it with a hinge such as a single-leg hip bridge, so the hamstrings get direct work the squat pattern does not give them.
