The squat with bicep curl is a combination exercise performed with a dumbbell in each hand, squatting to depth and curling the weights as you stand to train the legs and biceps in one rep. It is the same movement this library lists as thedumbbell squat to curl: the curl sizes the load, so the squat stays light and works for reps, while the biceps have to curl strictly out of a body that is already standing up. Coaches use it in circuits and warm-ups, where one pair of dumbbells covers the whole body.

What Muscles Does the Squat With Bicep Curl Work?

  • Primary: Quadriceps, gluteus maximus, biceps brachii
  • Secondary: Brachialis, brachioradialis, adductors (inner thigh)
  • Tertiary: Erector spinae, rectus abdominis, forearm flexors

How Do You Set Up for the Squat With Bicep Curl?

Choose a pair of dumbbells you can curl strictly for every rep of the set. Stand with your feet just outside shoulder width and the toes turned slightly out. Let the dumbbells hang at your sides with the palms facing forward and the elbows straight. Pull the shoulder blades down and back, brace your abs, and fix your eyes on a point ahead at chest height so the torso stays upright into the first descent.

How Do You Perform the Squat With Bicep Curl?

  1. Sit the hips back and down, bending the knees while the dumbbells hang straight beside your shins.
  2. Reach the bottom with the thighs at or below parallel, heels flat and elbows still straight.
  3. Drive through the heels to stand, and as the hips rise past the knees begin curling both dumbbells toward the shoulders.
  4. Finish the curl as the knees lock, elbows pinned to the ribs and the dumbbells at shoulder height.
  5. Lower the dumbbells for a two-count while standing tall, until the arms hang straight again.
  6. Reset the stance and brace with the weights at your sides before the next squat.

What Are the Key Form Cues?

  • Hips before elbows: let the legs start the ascent, then bend the arms, so the curl never begins from a rounded bottom position.
  • Upper arms stay vertical: keep the elbows behind the dumbbells as you curl, so the leg drive cannot throw the weights forward.
  • Push the knees out over the toes on the descent so the dumbbells clear the shins.
  • Squeeze the biceps while the knees are still locking out.
  • Keep the chest tall through the bottom with the shoulder blades pulled down.

What Are the Most Common Mistakes?

  • Picking dumbbells sized for the squat: the curl turns into a hip-driven swing and the biceps do nothing, so size the pair for a strict curl and accept a light squat.
  • Curling from the bottom: bending the elbows before the hips rise loads the biceps while the trunk is folded forward, so stand first.
  • Cutting the squat short: a quarter squat leaves the quads and glutes barely loaded, so sit to at least parallel on every rep.
  • Leaning back to finish the curl: the lower back extends under the weights as they reach the shoulders, so keep the ribs down and the glutes tight at the top.
  • Letting the knees cave inward: the knees collapse toward each other on the descent and the dumbbells clash, so track the knees over the middle toes.

What Are the Best Squat With Bicep Curl Variations?

  • Bodyweight squat to arm curl: the same rhythm without load, for a lifter learning to separate the two movements.
  • Squat to curl to press: a shoulder press after the curl makes a three-part complex for conditioning.
  • Squat with hammer curl: a neutral grip shifts the arm work to the brachialis and forearms.
  • Single-arm squat with bicep curl: one dumbbell curled at a time, loading the trunk against side bending.
  • Sumo squat with bicep curl: a wider stance with the toes out puts more of the leg work on the adductors.

How Do You Progress the Squat With Bicep Curl?

  • Add 5 pounds per hand once you complete all sets at the top of the rep range with a strict curl.
  • Build from 10 to 15 reps per set before moving up a pair.
  • Add one set per session up to 4 sets, or a second circuit each week.
  • Pause one count at the bottom of the squat and lower the curl for a three-count once heavier dumbbells make the squat rushed.

How Should You Program the Squat With Bicep Curl?

Place the squat with bicep curl in a circuit or at the end of a full body session, after the main squat and pull. Train it 2 to 3 times per week for 3 to 4 sets of 10 to 15 reps, resting 45 to 60 seconds or moving straight to the next station. Pair it with a push-up or a bent-over row so the circuit covers a push and a pull.
