The pop squat is a bodyweight plyometric exercise that combines a standard squat with an explosive jump, landing back in the squat position to repeat the movement. It trains the quadriceps, glutes, hamstrings, and calves while also raising heart rate quickly, making it a staple in HIIT and conditioning circuits. The explosive concentric phase develops fast-twitch power that a slow tempo squat does not.

  • Tertiary: Core stabilizers, hip adductors and abductors

Starting Position

Stand with feet shoulder-width apart, toes pointing forward or turned out slightly, chest up and core braced. Keep your arms relaxed at your sides or slightly bent in front of you, ready to help drive the jump.

Execution Steps

  1. Lower into a squat by bending your knees and hips, keeping your weight on your heels and mid-foot
  2. Reach a thigh-parallel depth, keeping your chest up and knees tracking over your toes
  3. Explode upward by driving through your feet, extending your hips, knees, and ankles forcefully
  4. Leave the ground fully, using your arms to help drive momentum upward
  5. Land softly on the balls of your feet first, rolling down through to your heels
  6. Absorb the landing by immediately bending your knees and hips back into the squat position
  7. Repeat the movement in a continuous, controlled rhythm without pausing at the top

Form Cues

  • Land quietly by absorbing impact through your ankles, knees, and hips rather than landing stiff-legged
  • Keep your knees pushing outward in line with your toes on both the takeoff and the landing
  • Use your arms to generate upward momentum on the jump
  • Keep your core braced throughout to control your torso position in the air
  • Reset your squat depth each rep rather than letting form shrink as fatigue sets in

Common Mistakes

  • Landing stiff-legged: failing to bend the knees on landing sends impact forces straight into the joints; always absorb the landing with a soft knee bend
  • Knees caving inward on landing: this is a common fatigue fault that increases knee injury risk; consciously push knees outward as you land
  • Insufficient squat depth: shallow squats reduce muscle recruitment and jump power; aim for at least a parallel squat before each jump
  • Rushing the tempo: sacrificing landing control for speed increases injury risk; prioritize a controlled landing over rep count
  • Holding the breath through the set: this leads to early fatigue and dizziness; exhale on the jump and inhale on the landing

Variations

  • Squat jump (no lateral movement): a simpler version without the foot repositioning some pop squat variations use
  • Star jump squat: adds arm and leg abduction in the air for a bigger cardiovascular and coordination demand
  • Weighted pop squat: holding light dumbbells increases loading, though this reduces jump height and should be used cautiously
  • Tuck jump squat: replaces the wide landing with a knee-to-chest tuck for greater power development

Tips for Progression

  • Increase jump height gradually as landing control improves, rather than chasing height from the start
  • Add reps or rounds within a conditioning circuit before adding external load
  • Progress to single-response power work (fewer, maximal-effort jumps with full recovery) once landing mechanics are solid
  • Reduce ground contact time between reps as explosiveness and landing control improve

Training Notes

Use pop squats 2-3 times per week within HIIT circuits, conditioning finishers, or as a plyometric addition to lower-body training. Program 3-4 sets of 10-20 reps or 20-40 second work intervals, resting 60-90 seconds between sets to maintain jump quality. Because it's high-impact, avoid pairing heavy sets on consecutive days and prioritize landing mechanics over speed.
